Recreate Adobe example

Hi,
I just got Acrobat 7 Professional. I want to create something very similiar to the example given by adobe as follows:

I will need to film someone talking (I'll probably just show the upper body). I have adobe premiere pro to edit the footage. I don't know what file format to export to or what compression to use. The quality and speed of download in the example are exceptional - and thats what I need.

I can have the video on a server and link to it to stream/download it - or I can have it on a disc (embedded into the file). What are the best options to go with? No matter what I do the smaller the end file the better for speed, the worse for quality.
